Thank you all...these details are very helpful. I suppose the best workouts for the TM are tempo, intervals, progression runs but not farteks and strides. I've never done consistent speedwork due to chronic injuries but I wonder how long in general it might take to see an improvement in speed? I kno...

I like doing intervals on the TM as it makes the time go by faster. The link Lisa posted above is a good starting point to get some ideas. congrats on the halfM. :) When I was in your position, I found that each halfM was faster than the last simply due to consistency and adaptation. Very interesting discussion. I run in a safe neighborhood but a while back I read this article about woman runner who was brutally attacked close to her house in broad day light and so this can happen anytime and anywhere. I think dog or bear spray is a good idea ...as well as a self defence course.

Women running and safety

I wanted to ask if there are any women runners who can suggest devices/tools to use for safety while running ( especially in the dark) which would be legal in Canada. Obviously pepper spray and stunt guns are illegal but is there anything similar I can carry to feel safer ( but hopefully never use!)...

Dang. That Gordini balaclava looks exactly what I need! I have the CTR Mistral, and the problem with it is that it has frosts up when you cover your mouth & nose so that you can't breathe. Here it is in action, paired with a 2nd polar-fleece open-faced balaclava (it was a -30 day): http://i1217...

Course is the same. Only difference is the race organizer (and associated charities) and the date. Most of that will be personal preference. There are no absolutes in terms of which is better. I have a Gordini Lavawool balaclava similar to this one . The thing I like about it is that it has both the opening for the nostrils and the opening for the mouth.
