After a weekend with no running, I managed to carve out a half an hour after work today. Great temperature for it, 19˚C. I think I'm fighting off a cold, so I hope this will help…
Marathons: 1; 30k: 2; Half marathons: 6; Shorter: Um, I've lost track
PBs: Half-marathon: 1:35:32; 5K: 19:54 (both 2012)

In preparation for XC season, the Tuesday speed sessions have now moved to trails. Today was a step-ladder (10 hard, 10 easy, 20 hard, 20 easy, out to 100 and back) but my legs are going to need a few more days to recover from the marathon so I kept it very gentle at the back of the pack. 10K or so done.

What are the units? Metres? Minutes?

(Its Ian's workout so 'metres' is not crazy)

Part of my running comeback is to be more defiant. Today it was "f*** you, thick cloud of smoke hanging over Calgary". I ended up with a decent 4-5k run, first time I've run two days in a row in forever. Plus I inadvertently drew a dick, so I've got that going for me.

Steps, hence the phrase step-ladder rather than just ladder. More specifically, the steps are counted only on one side. The sets of 100 steps take just over a minute and the entire workout is about 25 minutes.

I tried it out today and really enjoyed it. I'm going to use it with my cross country team this fall.
